Description
Huberman focus protocols explained in plain terms: the 3-part attention model, visual stare reset, 13-minute refocus reps, 90-minute deep work bouts, plus sleep, cold, sound, and food rules.
#TLDR
- Focus runs on 3 chemicals: Epinephrine for energy, Acetylcholine for spotlight, Dopamine for sustain.
- Stare at one point 30 sec to 3 min before work to narrow attention.
- Practice 13 min daily refocus reps for 8 weeks. Count returns, not clarity.
- Work in 90 min bouts with 5-10 min warm-up, then defocus walk.
- Base layer: sleep 80% of nights, cold 1-5 min, noise masking, light meals.
Huberman Focus Protocols Explained
Focus is not a trait. It is a trainable circuit.
Andrew Huberman frames focus with an arrow model. The shaft is Epinephrine for alertness. The arrowhead is Acetylcholine that spotlights one circuit and dims the rest. The fletching is Dopamine that keeps you on task and brings you back tomorrow. Details on this model appear in the Focus Toolkit episode and the Focus and Concentration hub.
Low energy means no drive. No spotlight means scatter. No sustain means strong starts and early quits.
1. Start with a visual stare, 30 seconds to 3 minutes
Pick one dot. Lock eyes. Keep body still. Start with 60 seconds.
Eyes drive attention. A fixed gaze recruits prefrontal control and narrows the mental tunnel before deep work. Use this as a ramp, not a test.
2. Do 13-minute refocus reps daily for 8 weeks
Close eyes. Focus on breath and a point one inch behind forehead. Your mind will drift.
The rep is the return. Every catch-and-return strengthens control. Aim for daily practice, same time, phone out of reach.
3. Work in 90-minute bouts
The brain runs in ultradian cycles. Warm-up takes 5 to 10 minutes from shallow to deep. Do not judge the start.
Pick one target per bout. After, defocus on purpose: walk, daydream, gaze at horizon. That reset restores the next bout.
4. Lock the base layer
- Sleep dialed 80% of nights. No protocol outruns bad sleep.
- Cold 1 to 5 minutes for an epinephrine and dopamine lift on low-drive days.
- White, pink, or brown noise in noisy rooms to mask distraction.
- Do deep work fasted or after a light meal. Heavy meals pull blood to gut and cause sleepiness.
Simple Thursday protocol
Stare 60 seconds, then one 90-minute bout on a single target, then walk 10 minutes. Repeat after a break. Do the 13-minute refocus session early morning or late evening.
Protocols build the skill. Foundational nutrition covers daily gaps that make focus harder to sustain. Our Cognitive Support Multivitamin supports calm focus under load, and our Brain & Focus Formula is built for flow-state output without jittery stimulants.
