Dr Andrew Huberman Focus Video Review: 10 Daily Protocols for Sleep Stress and Focus

Woman in deep work study session for Huberman 10 protocols

Description

Dr Andrew Huberman daily protocols for sleep, stress, and focus explained: 10 tools from his focus video including sleep 80 percent rule, 90 minute bouts, cold, caffeine timing, visual stare, and refocus reps.

#TLDR

  • Focus is a circuit: Epinephrine for energy, Acetylcholine for spotlight, Dopamine for sustain.
  • Sleep 80 percent of nights. No tool outruns bad sleep.
  • Stare 30 sec to 3 min, then 90 min bouts. Refocus reps 13 min daily.
  • Cold 1 to 5 min, caffeine 100 to 400 mg early, fasted deep work, noise masking.
  • Support base with Omega-3 EPA 1 to 3 g and Creatine 5 g daily.

Dr Andrew Huberman Video Review: 10 Daily Protocols to Fix Sleep, Stress, and Focus

Video reviewed: Focus tools breakdown from Dr Andrew Huberman (https://www.youtube.com/watch?v=8e3RC1L5V_Y).

Core idea: focus is not a trait. It is a trainable state driven by three chemicals working together. Epinephrine supplies alertness, Acetylcholine spotlights one neural circuit, Dopamine sustains effort and brings you back tomorrow. Background on this model is in the Focus Toolkit episode and Focus and Concentration hub.

When one link drops, failure is predictable. Low energy means no drive. No spotlight means scatter. No sustain means strong starts then quits.

1. Sleep right 80 percent of the time

Sleep is the foundation for hormones, mood, and next-day focus. Perfection is impossible. Aim for consistent duration and quality at least 80 percent of nights.

Fix wake time first, get morning light, keep room dark and cool, cut late caffeine and alcohol.

2. Mask noise to drop in faster

White, pink, or brown noise does not make you smarter. It shortens transition time into focus by raising prefrontal engagement and covering distracting sounds.

Use in noisy rooms or cafes. Turn off once deep.

3. Work in 90 minute ultradian bouts

Brain runs in 90 minute cycles. Schedule one target per bout. Expect 5 to 10 minutes of shallow warm-up before depth hits. Do not judge the start.

After, defocus on purpose. Walk without phone, daydream, gaze at horizon.

4. Do hard work fasted or light

Huberman does hardest cognitive work fasted in the morning. A full heavy meal pulls blood to gut and triggers sleepiness.

If you eat, keep it light with protein. Save heavy meals for after deep work.

5. Time caffeine early

100 to 400 mg before work lifts alertness. Stop 8 to 12 hours before bed to protect deep sleep.

Late caffeine is borrowed focus with interest paid in sleep loss.

6. Use cold 1 to 5 minutes

Cold shower or plunge spikes epinephrine and dopamine for hours and narrows visual attention. Use on low-drive mornings before a bout.

Start short. Breathe controlled. Never do unsafe extremes.

7. Do 13 minute refocus reps daily

Based on Dr Wendy Suzuki research cited in the video: 13 minutes daily for 8 weeks improves focus, memory, and mood.

Close eyes, focus on breath and a point one inch behind forehead. Mind will drift. The return is the rep.

8. Ramp with a visual stare 30 seconds to 3 minutes

Before work, stare at one dot. Eyes locked, body still. Start at 60 seconds.

Fixed gaze pre-activates prefrontal and frontal eye fields and narrows mental tunnel.

9. Cover Omega-3 EPA and Creatine base

Video cites 1 to 3 grams EPA daily for brain health and mood, plus 5 g creatine monohydrate daily for brain ATP phosphocreatine support in prefrontal cortex.

Food first, then consistent supplementation.

10. Save targeted tools for hard bouts

For demanding days, video discusses 300 mg Alpha-GPC for acetylcholine support and 500 mg L-Tyrosine as dopamine precursor, with 600 mg garlic noted to offset TMAO concern. Use sparingly, not daily crutch.

Behavior first, nutrition second, supplements third.

How to run this today

Morning: light, stare 60 seconds, caffeine early, one 90 minute bout fasted. Midday: walk defocus. Evening: 13 minute refocus, wind down, protect sleep. Add cold 1 to 3 minutes on low-energy days.

Protocols build the skill. Daily nutrition fills gaps that make focus harder to hold. Our Cognitive Support Multivitamin supports calm focus under load, and our Brain & Focus Formula is built for flow-state output without jittery stimulants.

What breaks first for you: energy, spotlight, or sustain? Start there.
